Most people think a cheat day sets them back a week. I used to believe that too, and I’d spiral into guilt and then a second cheat day, then a third, because “well, I already blew it.” It took me an embarrassingly long time to learn that the physiology is actually more forgiving than the keto community tends to let on, and also that there are specific things you can do in the 24-48 hours after a carb-heavy meal that genuinely speed the return to fat-burning. Not magic. Not broscience. Just stuff that works, with a few caveats.
I’ll be honest: the internet version of this topic is mostly noise. You’ll find people telling you to do a 72-hour fast, or chug MCT oil, or take exogenous ketones, and the evidence behind a lot of that is thinner than they admit. What surprised me, when I actually sat with the research on glycogen repletion and ketone production, was how much the timeline varies between individuals and how few of the popular “re-entry tricks” have been tested in controlled settings. Some of them probably help at the margins. Some are probably placebo. I’ll tell you which is which, as best I can.
The short version: most people return to measurable ketosis (blood ketones above 0.5 mmol/L) within 24-72 hours of cutting carbs again, depending on how much they ate, how metabolically adapted they are, and how active they are in the aftermath.

What’s Actually Happening in Your Body
After a carb load, your liver and muscles refill their glycogen stores, insulin spikes, and ketone production basically shuts off. This is normal. Your body is doing exactly what it evolved to do. The question is just: how fast can you drain that glycogen tank and flip the switch back?
The average person stores somewhere around 400-500 grams of glycogen total (about 100g in the liver, the rest in muscle). During a typical cheat day, most people eat somewhere between 150-400g of net carbs, so you’re not necessarily filling the tank to the brim, especially if you ate a late lunch and an early dinner versus grazing all day. A reader named Marcus, a former competitive cyclist, emailed me last spring to say he’s back in ketosis within 18 hours of a cheat meal, every single time. He’s also been keto-adapted for four years and runs 40+ miles a week. The timeline is not universal.
What surprised me going deeper here was how much the type of carbs matters less than people think. Fructose gets processed differently (it’s metabolized primarily in the liver and has a modest effect on muscle glycogen), but in practical terms, a big pasta dinner versus a big pizza dinner is not going to meaningfully change your re-entry timeline. Total carb load matters. Type, less so.
The Actual Strategy, Step by Step
Here’s what I’d tell a client walking into my office the morning after Thanksgiving dinner:
1. Don’t panic, and don’t extend the cheat. The single biggest mistake is the “I already blew it” mindset that turns one cheat day into four. Go back to your normal keto eating immediately. Not tomorrow. Today.
2. Skip breakfast if you can tolerate it. A 14-16 hour overnight fast (your last cheat meal was dinner, you skip breakfast, you eat a keto lunch) is probably the most practical and evidence-adjacent thing you can do. You’re not extending the glycogen depletion phase artificially; you’re just not interrupting it. I don’t have strong randomized trial data for this specific scenario, but the mechanistic logic holds up, and in my clinical experience the clients who fast the morning after are consistently back in ketosis faster.
3. Get in some exercise. This is the one I’d prioritize over almost everything else. A 45-60 minute moderate-intensity workout (a brisk walk plus some resistance training, or a zone 2 bike ride) burns through glycogen meaningfully. You don’t need to punish yourself with a two-hour session; that’s not useful and may be counterproductive if you’re already stressed.
4. Eat clean keto for the next 24-48 hours. No sneaky carbs. No “just a few crackers.” Hit your fat targets, moderate protein, carbs under 20g net. Electrolytes matter here too, because you’ll lose sodium and potassium quickly as you drop water weight from glycogen.
5. Test your ketones, but don’t obsess. If you have a blood ketone meter (the Keto-Mojo GK+ is the one I recommend to clients, around $50 for the device plus strips), check at 24 hours and again at 48. Urine strips are fine for rough confirmation but notoriously unreliable for exact levels. Don’t test every two hours. You’ll just stress yourself out.
How Long Will It Actually Take?
This is where I want to give you real numbers instead of vague reassurance.

These numbers come from a combination of what I’ve tracked with clients using blood meters and the published literature on glycogen depletion rates. They’re estimates, not guarantees. Individual variation is real.
On Exogenous Ketones: I’ll Be Blunt
Products like HVMN Ketone-IQ (currently around $30-40 for a small bottle) or various beta-hydroxybutyrate (BHB) salt powders will raise your blood ketone reading. They will not make you burn fat faster. This distinction matters, and I think the marketing around these products is genuinely misleading.
Exogenous ketones give your body a fuel source without requiring you to deplete glycogen first. So you can have elevated blood ketones and full glycogen stores simultaneously. Your body is not in the same metabolic state as dietary ketosis. If you’re using a blood meter to confirm re-entry and you’ve also taken exogenous ketones in the last few hours, that reading is not reliable.
Where BHB salts might actually help: managing the cognitive fog or low energy during the first 12-24 hours back. Using them as a bridge while you’re depleting glycogen is reasonable if you respond well to them. Just don’t use the resulting ketone reading as evidence you’re “back.” Test after 24+ hours without supplementing to get a clean read.
Scenario: A client in her late 40s had a carb-heavy weekend at a family reunion (her estimate: around 350g of carbs per day for two days, so basically two full cheat days). She took BHB salts Monday morning, saw 0.8 mmol/L on her meter, and thought she’d bounced back in 16 hours. When she tested again Tuesday morning without supplementing, she was at 0.2 mmol/L. Still not back. She got there by Wednesday afternoon, after a long Monday evening walk and two clean keto days. Total re-entry: about 54 hours from when she stopped eating carbs. That tracks.
The MCT Oil Angle
Medium-chain triglycerides (MCTs) do get converted to ketones faster than other fats, and there’s reasonable evidence that MCT supplementation can mildly elevate blood ketones even in the absence of full glycogen depletion. This is different from exogenous ketones: MCT oil is being metabolized and converted, not just directly consumed. The Bulletproof Brain Octane C8 MCT Oil (currently around $23-25 for 16 oz as of August 2026) is a solid option if you want to add MCT to your re-entry protocol.
Practically: adding 1-2 tablespoons of MCT oil to your first keto meals post-cheat is a reasonable, low-risk move. It’s not going to cut your re-entry time in half. It might help at the margins, and it also helps some people manage hunger during the first 24 hours.
What I’d skip: elaborate MCT “protocols” involving 6+ tablespoons a day. That’s a digestive disaster for most people, and the marginal benefit isn’t worth the discomfort. Start with one tablespoon if you’re new to MCT oil. The GI effects are real.
